## Start today

1. Set one alarm for every day of the coming week, weekend included.

## Why it works

Two systems run it. The brain's master clock sets the body to the outside day, mainly through light, and triggers melatonin release in the evening to signal night. Underneath that, adenosine builds up across waking hours and creates the pressure to sleep. It clears only during sleep itself. That is exactly what caffeine interferes with: it blocks that signal rather than supplying energy. The dose here is duration. Pooled across 79 long-term studies, the death rate is lowest at 7-8 hours a night. Below 7 hours it rises 14%, and at 9 hours or more it rises 34% (Ungvari 2025, PMID 40072785). On the dose curve, the lowest point lands at about 7 hours a day (Yin 2017, PMID 28889101). Below six hours, the rise in death rate becomes linear (Itani 2017, PMID 27743803).
